🌿 The "lose belly fat in 7 days" video — what actually applies to you

You sent me one of those no-diet-no-workout belly-fat videos. Here's the honest read for your body, not a generic one.
    🧠
You're skinny-fat — so we DO lose fat, the smart way
6'4", 189 lb (down from ~200), still carrying visceral/belly fat. The goal is specific: a V-taper — wide shoulders and lats over a tight waist — at ~12% body fat. We're on a ~2,300-cal weekday band (2,200–2,500), Saturday refeed 2,800, 200g protein, and the 5-day upper-body lift. That's NOT the crash diet those videos sell (those move water + bloat for a week and cost you muscle). As a newer lifter you keep gaining muscle while the fat comes off. The cheek/chin/hip puffiness is cortisol & water on top — the walk/sleep/breathing levers below hit that. Track it in the 🍎 Tracker; aim ~1.0 lb/week down — eased off 1.25 because at 189 you're already ahead of the Halloween checkpoint.
4 of its 6 tips you already do — every day
Hydration with deadlines, whole-food protein at maintenance, 7–8h sleep, masked daily movement. The video's "secrets" are already baked into your timeline. You're ahead of it.
    🌇
The 2 new habits I just added to Today
After-dinner stroll (7:30p) + a 10-min post-lunch walk — rebuilding the NEAT you lost when the job went sedentary, your #1 health lever. Plus 2-min box-breathing at wind-down — your fastest cortisol off-switch, which targets the puffiness directly alongside the ashwagandha.
    🚫
    What I deliberately ignored
Skip-meals, detox-water nonsense, "cut everything to zero." Our deficit is measured (~500 under your estimated maintenance of ~2,800 — up from 2,550 because the new job burns what a desk didn't) with protein held at 200g — that's the line that keeps a deficit from eating your muscle instead of your fat. Crash diets drop the scale fast by dumping water + muscle, then rebound. And I said no to 12% by Halloween for the same reason: it would need 2.0 lb/wk, which strips the very muscle the V-taper is made of. Steady ~1.0 lb/wk on real food, training hard, gets you there by January instead — actually lean, actually wider. You're ahead of that pace right now, which is why the number went up rather than down.

⏱️ Fasting — what the video sold vs. what actually helps you

You asked me to look into fasting. I did the homework — here's the honest read for someone building strength first, not crash-cutting. I'm implementing the one version that serves your goals and skipping the ones that fight them.
A clean ~14h overnight fast — which also fixes your morning bloat
Kitchen closes after dinner (~7:45p); nothing but water/tea till your light first meal (~9:45a). Eating heavy the second you woke is what made you feel sick — so we wait, and let your body actually get hungry. No evening grazing. This is the fast that helps YOU: less bloat, deeper sleep, lower nighttime cortisol → it targets the exact cheek/chin puffiness you flagged, with zero cost to muscle.
    🚫
What I'm NOT doing: 16:8 / OMAD / long fasts
The aggressive fasting those videos hype is a fat-loss tool — and you're building first, not crashing right now. Even the best 16:8 + lifting studies show it only maintains muscle (no building edge), and the fasted group trained with less volume and gained less squat strength. Squeezing all food into 8h also makes your new 200g protein harder to hit and spread across the day.
    🧠
The cortisol catch — important for you specifically
Long morning fasts raise cortisol, and that's worst when it stacks on existing life stress — which is exactly your situation (the sedentary job change + the puffiness). A gentle overnight fast sidesteps that; a 16-hour one would pour fuel on the thing we're trying to calm.
    🍳
You still train fed — now off lunch
Your strength session moved to ~3p, so you lift fed off lunch, not fasted. Fasted lifting is where you'd lose the muscle you're building. The ~14h fast lives entirely overnight + your slow-to-wake morning — never around your workout. Protein stays on schedule (light first meal → lunch → 5p anchor → dinner).

    You're on the 5-day upper-body V build
Mon Pull A · Tue Push A · Wed Pull B · Thu Push B · Fri V-Day (20 min); Sat/Sun fully off. No leg day — your job is the leg day. ~30–35 min each, and the first three moves of any day are the whole session. Log your sets in the Fitness tab — every row shows the goal weight you're climbing to.
    🍎
Track your food + weight in the Tracker
Weigh in every morning; log meals by photo, barcode, search, or quick-add. The ~2,300-cal weekday band (with a Saturday 2,800 refeed) is what actually takes the fat off — the app watches your weekly trend, tunes the number for you, and now flags the days you eat too little, which has been your actual pattern.

    The plan, in one breath

5 days, waist-up only, ~30–35 minutes a session. Mon Pull A · Tue Push A · Wed Pull B · Thu Push B · Fri V-Day · Sat+Sun OFF. The leg day is gone and so is the 10k-step target — your new job walks, stands and bends all day, which covers both. That frees every gym minute for the only two muscles that actually make a V: lats (width) and side delts (the caps). They get hit 3–4× a week each; chest, arms and core get just enough to look finished. Every day is ordered by payoff, so the first three moves ARE the session — bail after three on a bad day and it still counts. Friday is 20 minutes of nothing but lats and side delts. Tuned to your gym: coarse-stack pulldown/row, 2.5 lb functional trainer, dumbbells, no bench.

    5
    days / week
    ~32
    min / session
    8
    pull-ups (goal)
The laziest lever isn't in the gym — it's your waist. A V is a ratio: shoulders ÷ waist. Widening the top is slow (months of lats and delts); narrowing the bottom is fast, and you're already doing it — 196 → 189 lb. Keep the deficit and the 200g protein and the taper improves from both ends at once. Two rules that don't bend: you cannot crunch fat off your waist (spot reduction is a myth), and loaded oblique work THICKENS the waist, so weighted twists and woodchoppers stay banned — core is bracing only (Pallof, hanging knee raise). And you can't lazy your way past the food. The gym builds the shape; the kitchen reveals it.

How to run it (read this)

Mon Pull A · Tue Push A · Wed Pull B · Thu Push B · Fri V-Day (20 min) · Sat + Sun genuinely off. Coming back from 5 weeks off: every start weight below is already backed off ~10% from your last logged numbers — take week 1 at those and expect to be back past your old bests inside 2–3 weeks. Do not test your max on day one; you will just get sore enough to quit. Progression on the coarse machines (pulldown & row, 80→90→105→115): the pin is a 3–4 rep jump, so you bank reps first — stay at one pin until every set hits the TOP of the rep range, then take the jump and expect to fall back to the bottom. That's the whole game, and it's why the number moves slowly and then all at once. Need a half-step? Same pin, 1-second squeeze at the peak + a 3-second lowering. On the functional trainer (2.5 lb) and dumbbells: clear the top of the range on every set → add the smallest jump. Effort: ~1–2 reps shy of failure on the compounds, closer to the burn on the raises. ~60–90s rest, 45s on raises. Tap ▶ for a demo, and log your weight × reps below so you always know what to beat.

    📒 Today's session —

Log right on each exercise in its day-card below — type your weight × reps per set and it saves instantly. Your last time prints on every move: beat it by a rep or ~5 lb.

🎯 Your goal weights — the physique ceiling

This is the number you're climbing to on every lift. When you hit it, you STOP adding weight — from there it's reps, slower negatives, and holding the number. That's the difference between building the shape you want and turning into a balloon. Most of these land in 4–8 months. "Start" is where you begin this week, backed off from your pre-break numbers.
LiftStartGOAL → then holdWhy that ceiling
Lat pulldown90 lb145 lb × 80.77× your bodyweight — the load that means you can do pull-ups. The #1 V muscle.
Cable row90 lb145 lb × 10Matched to the pulldown so back width and thickness stay balanced.
Pull-upnegatives8 strict repsYour side goal. Comes from the pulldown climbing + your weight dropping.
Straight-arm pulldown25 lb60 lb × 12Past this you start swinging and it stops being a lat exercise.
Cable lateral raise10 lb25 lb × 15Heavier turns it into an upright row — that trains traps, and traps make you look narrower.
DB lateral raise10 lb25 lb × 12 strictSame reason. 25 lb with zero swing is a genuinely big side delt.
Standing DB press12 lb40 lb × 8A strong standing press at 189 lb, with no bench. Enough shoulder, not mass-chasing.
Cable chest press17.5 lb40 lb × 10Chest fills the shirt but doesn't make the V — no reason to chase past this.
Cable chest fly12.5 lb30 lb × 12It's a stretch-and-squeeze move; more load just wrecks the shoulder.
Face pull37.5 lb70 lb × 15Rear delts + posture. Standing tall is free shoulder width.
Rear-delt fly10 lb25 lb × 15Heavier and your traps take over the movement.
Triceps pushdown35 lb70 lb × 12Fills a sleeve. Beyond it your elbows complain and nothing looks different.
DB curl15 lb30 lb × 1030 lb strict is a good arm on a 6'4" frame. Past that you're just swinging.
Pallof press17.5 lb35 lb — HARD STOPThe one ceiling you never break. Loading the waist thickens the waist and costs you the V.
Hanging knee raisebodyweight15 straight-legBodyweight only, forever — same waist rule. Doubles as pull-up grip work.

Bodyweight matters too. Baseline 189 lb at 6'4" (down from 196). The V shows up around ~175 lb — and every pound off is also a free pull-up rep. Creatine: 5 g every day including rest days, any time of day, no loading phase needed. It will put +2–4 lb of water on the scale in the first week or two — that is not fat, do not react to it and do not stop.

🧘 Mobility flow (every morning, ~10 min)

~10 min, no gear. Wake the body up — don't rush it. Doubles as a warm-up on gym days.

    🛌 Saturday & Sunday — real rest

These are days off, on purpose, and that's a change: you used to have none. The reason is that your movement moved. Your job now has you walking, standing and bending all day, five days a week — that is the NEAT the old 12k-step target was chasing, and it's the leg work the old leg days were doing, except you get paid for it. Stacking active-recovery days on top of a physical job plus five lifts is how you end up hurt or quitting. So: no step target, no mandatory walk. Pool and sun if you want them — for enjoyment, not as a workout. Two things still matter on a rest day: hit your 200g protein (muscle is built on rest days, not in the gym) and take your creatine.

✅ Why 5 short days is the lazy answer, not the hard one

You asked for the laziest route, and "5 days" sounds like the opposite — it isn't. Laziness that works is measured per session, not per week. Five 30-minute days means you never face a long workout, never need a big psych-up, and each session is short enough that going is easier than arguing with yourself. Three long days would be more total dread. It also happens to be optimal for what you want: at 5–6 days a week a push/pull split beats upper/lower (the reverse of why you were on upper/lower at 4 days), and side delts and lats — small, fast-recovering, and the entire V — grow best hit 3–4× a week instead of twice. The one honest caveat: zero lower-body training for months will slowly cost you leg strength, even though your job keeps the endurance. Your call, and it's a reasonable trade for a torso-only goal — if you ever want cheap insurance, two sets of leg extensions tacked onto V-Day is about 6 minutes and covers it.

    Your daily targets

    ~2,300
    calories (weekday aim)
    200g
    protein
    2,800
    Saturday refeed

Your weekday number went UP again, ~2,050 → ~2,300 — and this one is arithmetic, not generosity. Two things changed on 2026-09-01. (1) Your job burns calories now. The July number was measured on an office job: you ate 1,779 and lost 1.63 lb/wk, which put maintenance at ~2,550. You're 11 lb lighter (worth about −100), but walking, standing and bending all day instead of sitting is worth roughly +250–350, and the 5th lifting day another ~50. Estimated maintenance is now ~2,800. (2) You're ahead of schedule. The old plan had you hitting 183 lb at Halloween — you're at 189 on September 1. Getting to 183 by Halloween now needs only 0.70 lb/wk, and 172 by Jan 20 needs 0.96. So the target rate drops from 1.25 to ~1.0 lb/wk. Same deadlines, more food, and the extra food goes into the lats and delts that the V is actually made of — a slower cut is now strictly better, not a compromise. Eat the band: 2,200 to 2,500; the tracker still flags any day under 2,200, because under-eating remains your real failure mode (you undershot your July target by ~600/day). Saturday refeed goes to 2,800 — that is now roughly maintenance, i.e. an actual full day of eating rather than a smaller deficit. Protein stays 200g every single day, refeed included — never cut it. Fat keeps its 70g floor; the rest is carbs around training. Treat 2,300 as a starting estimate, not gospel — the maintenance figure is inferred, so let the weekly check-in below tune it off your real 7-day trend. That number is never wrong.

    🥛 Milk: you're on 2% ✅

Same volume and creaminess, ~20g/day less fat than whole — freed up for cheese, oil, real burgers — while milk still does ~56g of your protein. Your daily anchor.

    💧 Your water, in bottles

    ⏱️ Overnight fast (~14h)

Kitchen closed ~7:45p → light first meal ~9:45a. Waiting to eat is what fixes the morning bloat — and it fits building strength first: less bloat, deeper sleep, lower cortisol, without touching your 200g protein or your gains. Not 16:8 (a harder cut tool we don't need yet); we hold the line at ~14h and you still train fed off lunch. Full why-this-not-that on your Today tab.

At the end of each day your totals get saved here — calories & protein vs goal — the same way your weigh-ins are kept. Green calories = you landed at/under target; green protein = you hit 200g. Saturdays are your refeed (goal 2,800). Days tagged under-ate landed below your 2,200 floor — those are misses too, not wins.

    ⚖️ Morning weigh-in

One number a day, same time every morning. Goal: cut to ~172 lb (≈12% body fat) — steady, ~1.0 lb/week off (eased from 1.25 because you're ahead of pace). Creatine note: expect +2–4 lb of water in your first week or two on it — that is not fat, and the 7-day line will absorb it. We track the 7-day average (the smooth line) — never a single day, because a single day is mostly water and dinner.

    🎯 Pace to Halloween & Jan 20

Your two deadlines, checked against your real 7-day trend — not a wish. ~183 lb by Halloween is the checkpoint; ~172 lb (≈12% BF) by Jan 20 is where the V-taper lands. At 189 lb on Sept 1 you are ahead of both — which is exactly why the calories went up instead of down.

    📆 Weekly check-in

Every ~7 days I read your weight trend and tune your calories — down a notch if the scale stalls, up a notch if you're dropping too fast (that protects your muscle). Protein never moves.

“You are my friendly Spanish conversation tutor. I'm a beginner (A1–A2) preparing for a trip to Mexico, so use Mexican vocabulary and politeness norms. Have a natural spoken conversation in simple Spanish, speaking slowly with short sentences. Stay in Spanish, but if I'm clearly lost give a quick English hint. After each of my replies, gently correct my biggest mistake in one line, then continue. Ask me a question every turn so I keep talking. Start by asking about my day.”

Drill one scenario a night (rotate): greetings & small talk · ordering at a restaurant · taking a taxi · asking directions · checking into a hotel · shopping & haggling · the pharmacy · numbers & paying. Just say: “Tonight, role-play that you’re a taxi driver in Mexico City.”

As you improve, tell it: “speak at natural Mexican pace,” “only correct me at the end,” “quiz me on ser vs. estar.” Sound dumb on purpose — that’s the point.

    📅 Weekly extras (2–3×/week, free)

🇲🇽 Talk like a local (tell your AI tutor to use these)

ahorita = “right now”… loosely (could mean soon, or never) · ¿mande? = “sorry, what?” (softer than ¿qué?) · la cuenta = the bill · propina = tip (~10–15%) · ¿me regalas…? = soft “can I get…?” · provecho = “enjoy your meal” · lean on usted with strangers/elders. Drill these in your night chat: “use Mexican slang and politeness.”

The 42-day arc → Mexico, then don’t quit

Days 1–14 (→ ~Jul 9): foundation — finish Language Transfer, load travel vocab, simple AI chats.
    Days 15–28 (~Jul 10–23): transactional drills — role-play one real travel situation a night until it’s automatic.
Days 29–42 (~Jul 24 → Aug 7): Mexican-accent tuning + dress rehearsal — switch to Mexican creators, role-play your actual itinerary, set your phone to Spanish.

On the trip: use it badly on purpose; one new Spanish interaction a day; each night tell ChatGPT what you couldn’t say — it fills the exact gaps. After: drop to ~20–30 min/day (input you enjoy + AI chat 2–3×/week) and it compounds toward real fluency over the year.

What 42 days actually gets you

Functional, not fluent — and that’s the right goal. You’ll order, ask directions, handle taxis & money, and follow slow Spanish on familiar topics (solid A2). Fluency is the long game (~1–2 yrs). Consistency beats intensity; speak before you feel ready — you never will.
